Mobility for Lifters
Position-specific mobility drills to unlock the squat, deadlift, bench and overhead press. Targeted, weekly, measurable.
Overview
Every serious lifter eventually runs into the same issues: the squat doesn't go deep enough, the bar path drifts, the overhead press creaks, the deadlift rounds. These are overwhelmingly mobility problems, not strength problems. You don't need more pulling strength — you need hips that can externally rotate, ankles that can dorsiflex, and thoracic spines that can extend.
This guide targets the six position problems that kill lifter progress, with specific drills and a weekly integration plan. It's designed for people who are already lifting seriously 3-5 times a week and don't want to spend an hour on yoga — just 15-20 minutes of targeted work, placed strategically around training sessions.
Golden Rule: Mobility is a strength quality. Train it like strength: specific, progressive, and measured. Static stretching for 60 seconds doesn't build mobility — loaded range-of-motion work does.
Assess First
Before drilling, know where you are. Test each of the six positions. Give yourself a score out of 5:
| Test | 5/5 | 1/5 |
|---|---|---|
| Deep squat hold | Full depth, heels flat, 60 sec | Can't get below parallel without lifting heels |
| Overhead squat | Arms overhead, torso vertical, full depth | Chest falls forward, arms collapse, limited depth |
| Couch stretch | Back thigh vertical, pelvis tucked, 60 sec | Can't get knee to wall without pain |
| Thoracic extension | On foam roller, head nearly touches floor behind | Barely extends past neutral |
| Shoulder flexion | Arms overhead against wall, lumbar stays neutral | Arms can't reach ears without back arching |
| Ankle dorsiflexion (knee to wall) | 12 cm+ big toe to wall | <5 cm |
Most lifters score 2-3 across the board. Focus your weekly mobility work on your two lowest scores.
