Yoga for Athletes

A 10-week yoga programme designed to complement your training. Sport-specific sequences for runners, cyclists, and swimmers.

Overview

This 10-week programme is built for people who already train — runners, cyclists, swimmers, or gym-goers — and want yoga to make them better at their sport. It's not about becoming a yoga master; it's about moving better, recovering faster, and staying injury-free.

Each week includes sport-specific sequences, targeted mobility work, and pranayama (structured breathing techniques from yoga tradition — used to calm the mind, improve focus, and aid recovery) that directly improve athletic performance.

Golden Rule: This programme works best alongside your existing training. Schedule yoga on recovery days or after hard sessions — never replace your key workouts.

What You'll Need

  • A yoga mat
  • A yoga block (strongly recommended)
  • A resistance band (light to medium)
  • A foam roller
  • 30–45 minutes per session

The 10-Week Programme

Weeks 1–3: Foundation for Athletes

Building sport-specific flexibility and learning to use breath for recovery.

1 Hip openers: Low Lunge (1 min each side), Pigeon (1 min each side), Lizard Pose (45 sec each side). Hamstrings: Forward Fold, Pyramid Pose. Finish with box breathing 3 min Shoulders: Thread the Needle (1 min each side), Eagle Arms (30 sec each side). Core: Plank (30 sec × 3), Boat Pose (20 sec × 3). Breathing 3 min Sun Salutation A & B (5 rounds each), Warrior I → II → Reverse Warrior flow, Triangle, Standing Forward Fold. Savasana 5 min
2 As Week 1 with holds increased by 15 sec. Add Reclined Hand-to-Big-Toe Pose (1 min each side) Add Cow Face Arms (1 min each side) and Side Plank (20 sec each side × 2). Introduce Ujjayi breathing during flow Full flow with extended holds. Add Half Moon Pose (20 sec each side). Pranayama cool-down 5 min

Weeks 4–6: Sport-Specific Sequences

Choose the sequence that matches your primary sport, or rotate through all three.

Weeks 7–8: Pranayama and Mindfulness Integration

Adding structured breathwork to boost performance and recovery.

7 Full flow from your sport sequence. Hold all poses for minimum 1.5 min. Weeks 9–10: Putting It All Together

You're now building complete sessions that integrate everything.

Tips for Success

  • Schedule yoga on easy or rest days — it complements training, not competes with it
  • Hold poses longer than feels comfortable — that's where the adaptation happens
  • Breathe through the nose during every session — it teaches you to control effort
  • Don't skip Savasana (final relaxation pose — lying flat on your back, eyes closed, completely still) — lying still for 5 minutes is where your nervous system recovers
  • Track your flexibility — test a seated forward fold every 3 weeks and note progress
