Overview
Metcon — short for metabolic conditioning — is the name for high-intensity mixed-modality training. CrossFit brought it mainstream, but the underlying ideas predate the brand by decades: push multiple energy systems at once, across multiple movement patterns, to build conditioning that actually transfers.
This guide is not another workout dump. It's a framework for reading and writing metcons, plus a library of tested sessions across three formats: AMRAP, EMOM, and For Time. By the end, you should be able to build your own and understand why one feels different from another.
Golden Rule: Intensity is the goal. Anything that reduces intensity — too much weight, too many reps, poor movement quality — reduces the training effect. Scale aggressively to preserve intensity.
The Three Core Formats
AMRAP — As Many Rounds/Reps As Possible
Fixed time, fixed movements. You accumulate rounds or reps. Pacing matters — go out too hard and you die in the middle.
When to program: You want consistent aerobic output with some resistance work. AMRAPs are psychologically forgiving — if you fail a rep, you just keep going next attempt.
EMOM — Every Minute On the Minute
You have one minute to complete a prescribed number of reps. The leftover time is rest. Two rounds of the clock = two minutes of work (plus rest); twenty rounds = twenty minutes.
When to program: You want to enforce a specific intensity. The clock doesn't let you pace down. Excellent for quality movement practice under load.
For Time
Prescribed reps, prescribed movements. Finish as fast as possible. The original CrossFit format.
When to program: You want a time benchmark that can be re-tested. Max intensity across short-to-medium duration (under 20 min ideal).
