Competition Functional Fitness
A 12-week programme for CrossFit-style competitive fitness. Covers Olympic lifting, gymnastics skills, and metabolic conditioning.
Overview
Competitive functional fitness demands everything — strength, endurance, power, gymnastics, and the mental grit to keep moving when your body is screaming at you to stop. This 12-week programme prepares you for CrossFit-style competitions or simply to train like the fittest athletes on the planet.
You'll train 5–6 days per week with a structured split across strength, skill, and conditioning. Each session lasts 45–60 minutes.
Prerequisites: You should be comfortable with barbell movements (squat, deadlift, press), have at least 6 months of consistent HIIT or strength training, and be injury-free. If you're unsure about your Olympic lifting form, work with a coach before starting.
What You'll Need
- Barbell, bumper plates, and a squat rack
- Pull-up bar
- Gymnastics rings (or a park with bars)
- Kettlebells (16 kg / 24 kg)
- Skipping rope (speed rope preferred)
- A box for box jumps (50/60 cm)
- Timer with interval settings
Key Disciplines
| Discipline | Movements | Why It Matters |
|---|---|---|
| Olympic Lifting (explosive barbell movements originating from competitive weightlifting) | Clean & jerk (lift bar to shoulders, then overhead), snatch (lift bar from floor to overhead in one motion), front squat, overhead squat | Develops explosive power and full-body coordination |
| Gymnastics | Pull-ups, toes-to-bar (hang from a bar and touch your toes to it), handstand push-ups, muscle-ups (pull-up that transitions into a dip above the bar), pistol squats (single-leg squat) | Builds bodyweight strength and movement control |
| Metabolic Conditioning (high-intensity work designed to improve your body's energy systems) | Rowing, running, skipping, burpees, thrusters, wall balls | Builds the engine that lets you sustain high output |
| Powerlifting | Back squat, deadlift, strict press | Raw strength foundation for everything else |
